Do Early Dinners Actually Help You Sleep?
The internet has rediscovered the 5pm dinner. The observational evidence is on its side — but the one randomised test of the central claim found nothing at all.
The pitch is appealing because it costs nothing: move dinner earlier, sleep better. It sits alongside the wider chrononutrition idea that when you eat matters as much as what. The research is genuinely interesting, and genuinely more equivocal than the trend suggests.

What the Trend Actually Claims
The "early bird dinner" is the social-media version of a much older idea: that eating close to bedtime disrupts sleep, and that shifting the evening meal earlier — often to 5 or 6pm — improves it.
The reasoning is intuitive. Digestion is active work. Lying down with a full stomach invites reflux. Blood glucose and insulin rise after eating, and the hormones governing appetite and metabolism run on circadian rhythms of their own. Ask most people whether a large meal at 10pm helps them sleep and they'll say no.
It has institutional backing too. Japan's Ministry of Health, Labour and Welfare includes eating dinner within two hours of bedtime as a habit monitored in its standard health guidance programme — so this isn't purely a TikTok invention.

What the Observational Evidence Shows
On the surface, quite a lot.
A cross-sectional study of 793 university students found that eating within three hours of bedtime was associated with significantly higher odds of waking during the night — an odds ratio of 1.61, which survived adjustment for ethnicity and BMI. It did not, however, find any significant association with difficulty falling asleep or with short sleep duration. So: more night waking, but not the other two outcomes you'd expect.
A larger analysis using nationally representative NHANES data found later meal timing associated with poorer sleep quality overall. A Brazilian survey of over 2,000 adults found later evening eating, plus caffeine and sugary foods, plus having dinner as the largest meal, all associated with worse sleep parameters.
That's a reasonably consistent picture, and it's the picture the trend is built on.
And Then the Randomised Trial
Here's the finding that should give everyone pause.
A randomised crossover study took healthy volunteers and shifted dinner timing from five hours before sleep to one hour before sleep — an enormous manipulation, far larger than the difference between a 6pm and an 8pm dinner. It then measured overnight sleep architecture objectively.
It found no significant adverse changes.
That is the strongest study design available applied to the exact claim, and the claim did not survive. When you take the same people, control what they eat, and change only the timing, the effect largely disappears.
This is why a 2026 paper in the Journal of Physiological Anthropology — itself investigating dinner timing — states plainly that the scientific basis for these recommendations has yet to be fully established, and that empirical evidence on dinner timing and sleep "remains inconsistent."
Why the Two Kinds of Study Disagree
The gap between observational association and randomised null result usually points to confounding, and here there are several obvious candidates.
Late eaters are late sleepers. This is the big one. Someone eating at 10pm is rarely in bed at 10:30. They're up later, they wake later, their schedule is more irregular, and irregular sleep timing independently predicts worse sleep. The late dinner and the poor sleep may both be downstream of the same disordered schedule.
Chronotype does the same work. Evening types — people whose internal clock runs late — naturally eat later and naturally report worse sleep quality and higher anxiety. One study of university students found precisely that pattern. Neither is causing the other; both express the same underlying rhythm.
What's eaten late is different from what's eaten early. Late meals skew toward takeaway, alcohol, larger portions and higher fat. The Brazilian survey found caffeine, sugary food and dinner-as-largest-meal all independently associated with worse sleep. Timing may be carrying the blame for composition.
And clock time is a poor proxy for biological time. One study of 133 women found something counterintuitive: the group with the shortest interval between dinner and the midpoint of sleep had the highest BMI — but that group was the early-bed/early-rise cohort. They ate at roughly the same clock time as everyone else; they simply went to bed sooner. Measured against their internal schedule rather than the wall, the picture reverses.
What Probably Does Matter
Strip out the confounding and a few things survive.
A reasonable gap, rather than a specific hour. The mechanism that holds up best is reflux and physical discomfort, which is about lying down soon after a substantial meal rather than about 6pm versus 8pm. If you eat at 9 and sleep at 11, you're likely fine. If you eat at 10:45 and sleep at 11, less so.
The size and composition of the last meal. Research on night-shift workers found that every additional gram of fat was associated with 0.13 hours more sleep onset latency, and every gram of carbohydrate with 0.02 hours more. Another study in nurses found the proportion of protein in the bedtime meal predicted better objectively measured sleep efficiency. A light meal late is not the same as a heavy one late.
Consistency. Irregular meal timing tracks with irregular sleep timing, and regularity is one of the better-evidenced sleep behaviours there is.
And the obvious confounders in your control. Caffeine and alcohol in the evening have far stronger and better-established effects on sleep than the hour you sat down to eat.
What This Means in Practice
If you eat at 6pm and sleep well, nothing here suggests changing. If you eat at 9:30 and sleep badly, the useful question is not "is 9:30 too late" but "what else is going on at 9:30" — the size of the meal, the glass of wine with it, and what time you actually get to bed.
The trend's advice is directionally reasonable and unlikely to harm anyone. Its confidence is the problem. "Eat by 6pm to fix your sleep" implies a proven causal lever that the randomised evidence does not support, and for someone whose sleep is genuinely poor, it's a distraction from the things that reliably matter: caffeine timing, alcohol, light exposure and a consistent schedule, and a bedroom cool enough to sleep in.
Move dinner earlier if it suits your life. Just don't expect it to be the thing that fixes the night.

The early-dinner trend isn't wrong so much as overconfident. Eating a large meal immediately before lying down is genuinely uncomfortable and plausibly disruptive, and there's nothing harmful about shifting dinner earlier if it fits your evening.
But the specific claim — that moving dinner to 5 or 6pm will improve your sleep — rests on observational data riddled with confounders, and the one randomised test of it came back null. Late eaters sleep badly, but they also sleep late, drink more in the evening and eat heavier meals. Pull those apart and the clock itself does much less work than advertised.
What survives is unglamorous: don't go to bed on a heavy meal, keep your schedule regular, and deal with the caffeine and the alcohol first.
The hour on the clock is the least of it.
